Strength and power training...

APK Warmup

Workout- For time

9 Handstand Pushups

9 L-Pullups

9 Box Jumps

15 Ring Dips (2/1 bar or chair dips)

15 strict  Pullups w/ 2 second pause at top

15 Tuck Jumps (jump squa t, tuck your knees to chest in the air)

21 Pushups

21  kipping pullups

21 Broad Jumps

Post time to comments. 

Appropriate substitutions:

Handstand Pushups- Slow eccentric lowering in HSPU position, Handstand Hold for time, Handstand Hold for time against wall

L-Pullups- Hanging Leg raise + pullups, Hanging Knee raise + pullups, Jumping Pullups + Hollow Rocks

Box Jumps- Jump to step down, Step-ups

Ring dips- Bar or chair dips 2/1, Bar or chair dips 1/1, Bench Dips (bench behind you, feet on ground in front of you) 1/1

Strict Pullups w/2 second hold- regular strict pullup, kipping pullup, Slow lowering pullup

Tuck Jump- squats 2/1

Pushups- Knee or elevated pushups, pushup lowering, :40 plank

Kipping Pullups- Jumping pullups

Broad Jumps- Lunges + squats 1/1

Subs: handstand negatives + all the lower body subs 
It was annoying not being able to do the lower body stuff properly, but I'm pleased with rest of the stuff and can see that I'm progressing well.

box jumps with a 24" box, Did tuck jumps at the end instead of broad jumps.

Oh man i enjoyed this one!!! 
 
This sprint took me all of 10 minutes to complete.

Well I worked on this on for about 30 min. lots of distractions and what not, but still a good work out, I liked the variety. I subbed hs negs for hspu, and the pull ups were 2 dead hangs and the rest from standing with a nice hang time and slow return, skiped the ring dips, and made it to 16 on the pushups, in sets of 5 all straight as a board :grin yadda yadda too many words.....

It took some time, but i wanted to do my HSPU's right. Also, its hard racing the clock when you have a minimum time restriction on pullups!!!! haha

did QM tonight X 100M , broad jump X100M, sprints 4X 100 M and abut 20 buurpees

I did most of them. Skipped some of the pullups because 1. I use a doorfram and 2. I just didnt have it.

Rarghh, that was brutal. 
Subbed ring dips 1:1 with chair dips [2:1 was too much for me :], and subbed the last 21 kipping pullups with jumping pullups. 
 
Total time : 7:25

Any workout with that many pull-ups murders my time and my back/chest/arms. Plus I got about a 5 minute run in getting to the park to workout.

Decline PU's on picnic table for Handstand Pushups 
 
Hanging Leg raise + pullups for L-Pullups  
 
25 Bench Dips for 15 Ring Dips (forgot it was 1/1) 
 
No pause on the 15 strict Pullups  
 
Jumping pullups for kipping pullups

Most hspu's negatives, dropped legs at l-pullups so I did some additional hanging leg raises :)
