I'm really new here can someone explain how to read and do these workouts. I have a few questions. when it says run and then a number what does that mean? second should I do the warm up and the exercise? thanks -noobie, fatty, parkour student.

zero, when it says run 400m, that stands for 400 meters, basically a lap around a standard track. We will occasionally run 5k's also, which stands for kilometer, which is basically 3.2 miles or so. 
 
I would start by really working on the warm-up specifically until you can reach the upper-levels of effort during that time without undue fatigue, keeping the full sets of 10-15 all the way through without scaling and still not feeling overly fatigued. When you get to that point, you can start adjusting the warm-up to suit what the workout itself has in store, and then do both in a sense. Good luck
